That is why the starting point is not one perfect meal, one set number of calories, or "eat healthy." It is understanding what the teenage athlete is training for, how hard that day is, and whether enough food and fluid are coming in to support both the training and a body they're still developing.
Why High School Track Athletes Need Proper Nutrition
Nutrition plays a major role in how well an athlete can train, recover, and stay healthy through the season. Hard training uses a lot of energy, and when food and fluid intake are not enough, athletes may start lagging in practice and recovery.
For a teenager, it also matters beyond the track. Food is building bone density and muscle mass at an age that doesn't repeat, and underfueling raises the risk of the kind of overuse injury, a stress fracture, a strain that won't heal, that ends a season rather than a session.

What Should a Track Athlete Eat Each Day?
Start With Enough Energy
The first thing to get right is total food intake. A teenage athlete needs energy for normal growth before the calories used in practice, lifting, warm-ups, and competition are even added. How much that comes to depends on age, body size, stage of growth, and what the training week demands. There is no calorie target that fits everyone on the team.
That doesn't mean you should eat too much in the name of getting "enough energy." Also pay attention to the foods and snacks your stomach can tolerate, especially when traveling, so you don't feel uncomfortable when it is time for practice.
Carbohydrates, Protein and Fat
- Carbohydrate: Oats, rice, pasta, potatoes, bread, cereal, fruit, milk, and yogurt are useful sources. Carbohydrates supply most of the fuel used during high-intensity training and help maintain muscle glycogen between sessions.
- Protein: Eggs, dairy, meat, fish, beans, lentils, tofu, and soy are useful sources. Protein provides the amino acids needed for growth and muscle repair. Around 1.5 g/kg per day is commonly recommended for young athletes when total energy intake is adequate. For a 130-pound athlete, that is roughly 88 grams spread across meals and snacks.
- Fat: Nuts, seeds, avocado, olive oil, nut butter, and fish are good everyday sources. Fat provides concentrated energy, essential fatty acids, and helps the body absorb vitamins A, D, E, and K.
More protein does not mean more muscle. Once protein needs are covered, adding more does not replace the carbohydrate needed for hard training or make up for too little food overall.
Iron, Calcium and Vitamin D
Iron is needed to make hemoglobin, which carries oxygen in the blood, making it particularly important for endurance athletes. Teen boys aged 14–18 need 11 mg per day and teen girls need 15 mg.
Calcium provides the mineral needed to build and strengthen bone, while vitamin D helps the intestine absorb that calcium. This is particularly important during adolescence, when the skeleton is still developing.
A study of young female cross-country runners, each additional cup of skim milk consumed per day was associated with a 62% lower incidence of stress fracture.
Does Your Event Change Your Nutrition Needs?
The difference comes down mainly to training volume, intensity, and strength work:
- Distance runners: higher weekly mileage generally means more total energy and carbohydrate are needed to replace what training uses. Iron also deserves closer attention, especially in menstruating runners.
- Sprinters and jumpers: repeated high-intensity work, plyometrics, and strength training require enough carbohydrate for training and regular protein across the day for recovery.
- Throwers: lower running mileage does not mean low fuel needs. Heavy lifting and power development still require enough total energy, carbohydrate, and protein to train and recover properly.
Fueling Around School and Practice
For many high school athletes, lunch may be at 11:30 a.m. while practice does not start until 3:30 or 4:00. That is a long stretch to go without eating, especially before intervals, sprint work, lifting, or a longer practice. Planning a snack for the school day can prevent the athlete from arriving at practice already hungry and low on energy.
Before Practice
If there are two to three hours before practice, there is room for something more substantial, such as a sandwich with fruit, yogurt with granola, or oatmeal. Within 30 to 60 minutes, keep it smaller and easier to digest: a banana, pretzels, toast, applesauce, or another familiar carbohydrate-rich snack.
During Practice
Most track sessions do not require food during training. However, longer sessions, extended practices, or training in hot conditions may call for extra carbohydrate and fluids. A sports drink can provide both when eating solid food is not practical.
After Practice
After training, the priority is to replace used carbohydrate, provide protein for muscle repair, and replace fluid. Chocolate milk or Greek yogurt with fruit can start recovery quickly. If dinner is coming soon, that meal can do the same job without adding a separate recovery snack.
Meet-Day Nutrition: Plan Around the Schedule, Not Just the Race
Meet-day nutrition should be planned around the full competition schedule, not just the race. A 12-second sprint can sit inside a five-hour meet, so what an athlete eats between events matters too.
The Night Before
Eat a normal meal with a good source of carbohydrate, some protein, and enough fluid. There is no need for a huge carb-loading dinner before most high school track events. Carb loading is mainly useful for endurance exercise lasting about 90 minutes or longer, which does not describe most sprints, jumps, throws, or distance races on a high school schedule.
Three to Four Hours Before the First Event
This is the main pre-competition meal. Carbohydrate should make up most of it, with a moderate amount of protein. Keep very fatty or high-fiber foods lower if they tend to cause bloating, cramping, or stomach discomfort.
More importantly, eat foods that have already worked before practice. Race morning is a bad time to find out that a new protein bar or hotel breakfast does not sit well.
30 to 60 Minutes Before
As the event gets closer, eat little and choose carbohydrates that digest easily. A banana, applesauce, pretzels, crackers, toast, or a sports drink can provide quick carbohydrate without congesting your stomach during warm-up.
Between Events
How much to eat depends on how long it is until the next event:

A long jumper who still has a 4x100m relay later needs a different fueling plan from an athlete whose only event is already finished. Pack food around those gaps.
Away Meets and Travel
Travel often means relying on hotel breakfasts, gas stations, or whatever happens to be nearby. Bringing familiar foods save some of that uncertainty. If something has never sat well before practice, an away meet is not the place to test it.
Should I Take Glucose Powder Before a Meet for More Energy?
Usually, there is no need. Glucose is a fast-digesting carbohydrate, but glucose powder is not automatically better than a banana, applesauce, pretzels, or a sports drink. If quick carbohydrate is needed close to competition, choose something familiar and easy to tolerate. It should not replace the meal eaten earlier.
What About Energy Drinks?
Energy drinks and sports drinks are not the same thing. Sports drinks provide fluid, carbohydrate, and electrolytes such as sodium. Energy drinks contain caffeine and other stimulants and are not recommended for children and adolescents. They are not a replacement for proper fueling, hydration, or sleep.
Hydration Before, During and After Training
Hydration affects more than thirst. As an athlete sweats, fluid is lost from the body, making it harder to regulate body temperature and maintain performance. Those losses need to be replaced before, during, and after training.
Water or Sports Drink?
For most regular practices, water is enough. A sports drink becomes more useful during longer sessions, hot or humid conditions, or extended meet days because it provides fluid along with carbohydrate and electrolytes, particularly sodium.
How Do You Know Hydration Is Falling Behind?
Thirst, dry mouth, darker urine, headache, dizziness, unusual fatigue, and declining performance can all point to inadequate fluid intake. How much an athlete needs varies with sweat rate, weather, body size, event, and training duration, so one fixed amount will not suit everyone.
When Nutrition Starts Affecting Health and Performance
Underfueling and RED-S
Underfueling happens when an athlete repeatedly uses more energy through training and normal body functions than food replaces. When that continues, there may not be enough energy left for growth, bone remodeling, hormone function, immune function, and recovery. This can develop into Relative Energy Deficiency in Sport (RED-S), which affects both male and female athletes.
Warning signs can include:
- persistent fatigue that does not match the training load
- a performance plateau or unexplained decline
- poor recovery between sessions
- recurring bone-stress injuries
- changes in mood or sleep
- missed or irregular menstrual periods
These signs do not diagnose RED-S by themselves. That requires a clinical evaluation. If you notice any of these symptoms, talk to your physician.
Iron and Distance Runners
Iron deserves particular attention in distance runners because hemoglobin depends on iron to carry oxygen in the blood. Runners may lose iron through sweat, inadequate dietary intake relative to training, and repeated foot strikes that damage red blood cells, known as foot-strike hemolysis. Menstruating runners have an additional source of iron loss.
Fatigue that seems excessive for the training load, unusual breathlessness, or a performance plateau that does not improve with normal training adjustments are reasons to discuss iron status with a pediatrician. Bloodwork confirms deficiency. Taking iron simply because an athlete feels tired is not a good substitute for testing.
What to Take From This
Good nutrition will only take an athlete so far if recovery is being ignored. Sleep and rest give the body time to repair, adapt to training, and actually use the fuel being provided.
Just as important, learn your own body.
